The short version
- On hands and knees, reach one arm forward and the opposite leg back.
- Keep your back flat and hips level, like a table holding a glass of water.
- Move slowly and pause at full reach.
The bird dog trains your back and trunk muscles to keep your spine steady while your limbs move. It is gentle and appears in many spine conditioning programs.
Easier version
Reach only an arm, or only a leg, until you can stay level. Then combine them.
Step by step
- Kneel on all fours: hands under shoulders, knees under hips.
- Brace your stomach and keep your back flat.
- Slowly reach your right arm forward and your left leg back until both are level with your body.
- Pause 2 seconds without your hips tipping.
- Return and switch sides.
Common mistakes and fixes
- Lifting the leg too high and arching. Fix: stop at hip height.
- Hips rotating. Fix: imagine a glass of water on your low back.
- Rushing. Fix: slow, with a pause.
Do this today
Do 2 sets of 6 reps per side with a 2-second pause.
