The short version
- Weight loss comes from eating a bit less energy than you use, kept up for months.
- Aim for about 0.5–1 kg (1–2 lb) a week; CDC says gradual loss is more likely to last.
- Protein, strength training, steps and sleep make the deficit easier to keep.
The four levers
- A modest calorie deficit. Find your maintenance calories with the TDEE calculator, then eat roughly 300–500 kcal a day less. See what a calorie deficit is.
- Protein at every meal. It is filling and helps keep muscle. Use the protein calculator.
- Strength training 2+ days a week, as the national guidelines recommend. Muscle you keep is muscle you do not lose with the fat.
- Move daily: walking counts. The guidelines suggest 150–300 minutes of moderate activity a week; more helps weight management.
A simple week
| Day | Training | Food focus |
|---|---|---|
| Mon | Full-body strength 40 min | Protein + vegetables at each meal |
| Tue | Brisk walk 30–45 min | Water before meals |
| Wed | Full-body strength | Plan tomorrow’s lunch |
| Thu | Walk or easy bike | Fruit for dessert |
| Fri | Full-body strength | One planned treat |
| Sat | Long walk or sport | Cook a batch for the week |
| Sun | Rest or mobility | Weigh in weekly, same conditions |
What does not work long term
- Very low-calorie crash diets without medical supervision.
- “Detox” teas and fat-burner pills; the FDA does not approve dietary supplements before sale.
- Spot reduction: you cannot pick where fat comes off (see belly fat).
If you have a health condition, take medication, are pregnant, or have a history of disordered eating, talk to your clinician before changing how you eat or train.

Questions people ask
How fast can I safely lose weight?
About 0.5–1 kg (1–2 lb) a week is the pace CDC describes as gradual and steady.
Do I need to cut carbs?
No single diet wins for everyone; studies of low-fat and low-carb diets show similar results when people stick to them. Pick a pattern you can keep.
Why did my weight go up after a good week?
Water, salt and food in your gut change day to day. Watch the weekly trend.
