Sleep tips for night shift workers

Sleep tips for night shift workers: darken the room, protect a consistent sleep window, time caffeine, and plan workouts around shifts.

The short version

  • Most adults need 7 or more hours of sleep, including shift workers.
  • Protect a dark, quiet, cool room and a consistent main sleep window.
  • Stop caffeine well before your planned sleep, and put workouts before shifts or after waking.

Night and rotating shifts fight your body clock. The NIH’s NHLBI notes shift workers are at higher risk of sleep deficiency. You cannot fully fix the schedule, but you can protect the sleep you get.

A practical routine

  • Dark room: blackout curtains or an eye mask.
  • Quiet: earplugs or a fan; phone on do-not-disturb.
  • Same window: try to sleep at the same time after each night shift.
  • Light on the drive home: sunglasses can help you wind down.
  • Caffeine: use it early in the shift, not the last few hours. See caffeine.
  • Short naps: a nap before a night shift can help alertness.

Training around shifts

Do short strength sessions after you wake up, before your shift. See Lesson 7: the hotel workout and Lesson 6: rest days.

Ongoing sleepiness, loud snoring or drowsy driving needs a talk with a clinician.

Do this today

Make your bedroom darker tonight: cover one light source or use an eye mask.

Questions people ask

How much sleep do night shift workers need?

The same as other adults: 7 or more hours in 24, even if split into a main sleep and a nap.

Should I work out before or after a night shift?

Many people prefer after waking, before work, so exercise does not delay sleep.

Is melatonin okay?

Ask a clinician or pharmacist before using sleep supplements.
